Quick answer: pale straw is the goal. Urine colour is a quick, free way to check whether you are starting a session or shift hydrated. Dark yellow means drink a bit more and check again. Very clear all day can mean you are drinking more than you need.
You do not need a lab to know if you are starting behind. Researchers have used urine colour charts for decades because colour tracks reasonably well with how concentrated your urine is. It is not perfect, but it is the easiest daily check there is.
A simple colour guide
| Colour | What it usually means | What to do |
|---|---|---|
| Very pale, almost clear | Well hydrated, maybe more than needed | No need to force more |
| Pale straw | Well hydrated | Good to go |
| Yellow | Getting behind | Have a drink and check again |
| Dark yellow or amber | Under-hydrated | Drink steadily and start easier |
How to use it before you train
- Skip the first one: first morning urine is usually darker because it collected overnight.
- Check two hours out: the American College of Sports Medicine suggests drinking a little more about two hours before exercise if urine is still dark or you have not passed any.
- Pair it with thirst: colour plus thirst gives a better picture than either alone.
What can throw the colour off
- Vitamins: B vitamins, especially riboflavin, can turn urine bright yellow even when you are well hydrated.
- Foods: beetroot and some berries can tint it pink or red.
- A big drink all at once: drinking a lot quickly can make urine pale for a while before your body has caught up.
- Medications: some change colour. If you notice an unusual colour that will not go away, or any blood, see a doctor.
Why the check matters
Studies that test urine before sessions keep finding that many people start behind: about two in three college athletes in one study of 263, and about 80% of soccer players across a review of 24 studies. A ten second check before training or a shift helps you avoid being one of them.
